7 Keto-Mediterranean Morning Shakes

Nutrient-dense, tasty, low-sugar recipes for two people

These recipes are original adaptations of expert keto, ketotarian and Mediterranean low-carbohydrate patterns. The aim is to have morning shakes using ingredients that are easy to find, with enough taste, protein, fibre, minerals, plant compounds and optional functional powders to make the shake useful rather than medicinal.

The guiding pattern is: low sugar, high nutrient density, enough protein, smart fats, fibre for the gut, polyphenols for vascular and immune signalling, minerals for keto adaptation, and no artificial sweeteners.

How to use this recipe book

Each recipe makes two generous morning shakes. Use unsweetened bases only. Fruit is included for taste, colour and polyphenols, but the portions are controlled so the shake remains keto-aware rather than fruit-sugar heavy.

For strict nutritional ketosis, keep berries and pomegranate to the listed amounts, avoid adding banana, dates, honey or juice, and test your own glucose and ketone response. For a lighter version, use the low-fat option under each recipe. For higher satiety or training days, keep the full-fat version and add the protein option.

The powders are used like seasoning. Matcha adds clean alertness and polyphenols. Beetroot supports nitric oxide and blood-flow signalling but can raise carbs if overused. Spirulina adds chlorophyll-rich phytonutrients and minerals but can dominate taste. Maca adds a malty caramel note and may support perceived energy, but it should stay low-dose for taste and tolerance.

  • Best liquid bases: unsweetened almond milk, coconut milk beverage, filtered water, kefir, or Greek yogurt thinned with water.
  • Best protein bases: Greek yogurt, kefir, unsweetened whey isolate, collagen peptides, pea protein or hemp protein.
  • Best fats: extra virgin olive oil, chia, flax, hemp hearts, walnuts, almonds, tahini, avocado and coconut cream.
  • Best vegetables/leaves: baby spinach, cucumber, mint, parsley, basil, celery and small amounts of beetroot powder.
  • Sweetness strategy: use ripe berries, cinnamon, vanilla, cacao, mint, lime, rosewater or cardamom instead of artificial sweeteners.

The seven-shake formula

A strong keto-Mediterranean shake should do five jobs: steady blood sugar, feed the gut lining, support detoxification and antioxidant systems, provide enough amino acids to preserve muscle, and taste good enough to repeat.

  • Protein anchor: about 20-35 g protein across two servings depending on yogurt, kefir or protein powder used.
  • Fibre anchor: chia, flax, berries, greens, avocado or psyllium if tolerated.
  • Fat quality: mostly monounsaturated and omega-3-style plant fats from olive oil, nuts, seeds and avocado; coconut used for flavour, not as the only fat.
  • Plant diversity: rotate colours – blue, red, green, purple and earthy beet notes.
  • Mineral support: add a small pinch of sea salt on keto mornings, especially if using water or almond milk as the base.

1. Blueberry Matcha Greek Yogurt Shake

Calm focus, polyphenols and creamy breakfast satiety.

Shopping list for this recipe

  • Frozen or fresh blueberries – 100 g
  • Plain full-fat Greek yogurt – 300 g
  • Unsweetened almond milk – 250 ml
  • Chia seeds – 1 tablespoon
  • Ground flaxseed – 1 tablespoon
  • Matcha powder – 1 teaspoon
  • Vanilla extract – 1/2 teaspoon
  • Ceylon cinnamon – 1/2 teaspoon
  • Sea salt – small pinch
  • Optional collagen peptides or whey isolate – 20 g

Ingredients for 2 persons

  • 100 g blueberries
  • 300 g plain full-fat Greek yogurt
  • 250 ml unsweetened almond milk
  • 1 tablespoon chia seeds
  • 1 tablespoon ground flaxseed
  • 1 teaspoon matcha powder
  • 1/2 teaspoon vanilla extract
  • 1/2 teaspoon Ceylon cinnamon
  • Small pinch of sea salt
  • Optional: 20 g collagen peptides or unsweetened whey isolate

Method

  1. Add almond milk and yogurt first so the blender moves smoothly.
  2. Add blueberries, chia, flaxseed, matcha, vanilla, cinnamon and salt.
  3. Blend for 35-45 seconds until smooth. Rest for 2 minutes so the chia thickens, then blend briefly again.
  4. Taste. If it needs more brightness, add a squeeze of lime rather than sweetener.

Functional boost

Blueberries bring anthocyanins for vascular and brain signalling. Matcha gives a clean tea flavour with caffeine and L-theanine. Yogurt gives protein and fermented dairy support. Chia and flax slow glucose entry, improve texture and add gut-friendly fibre.

Low-fat option

Use 0-2% Greek yogurt and remove chia or reduce to 1 teaspoon. Add protein powder if the shake becomes too light.

Best use

Best for high-focus mornings, office days and people who like a creamy green-tea berry flavour.

2. Strawberry Maca Almond Cream Shake

Dessert-like, mineral-rich and gentle for low-sugar mornings.

Shopping list for this recipe

  • Strawberries – 160 g
  • Unsweetened almond milk – 400 ml
  • Almond butter – 1 tablespoon
  • Hemp hearts – 2 tablespoons
  • Maca root powder – 1 teaspoon
  • Coconut yogurt or Greek yogurt – 200 g
  • Fresh mint – small handful
  • Lemon zest – 1/2 teaspoon
  • Sea salt – small pinch
  • Optional pea protein or whey isolate – 20 g

Ingredients for 2 persons

  • 160 g strawberries, hulled
  • 400 ml unsweetened almond milk
  • 200 g plain coconut yogurt or Greek yogurt
  • 1 tablespoon almond butter
  • 2 tablespoons hemp hearts
  • 1 teaspoon maca root powder
  • Small handful fresh mint
  • 1/2 teaspoon lemon zest
  • Small pinch of sea salt
  • Optional: 20 g unsweetened pea protein or whey isolate

Method

  1. Add almond milk, yogurt and strawberries to the blender.
  2. Add almond butter, hemp hearts, maca, mint, lemon zest and salt.
  3. Blend until fully smooth. Add 2-3 ice cubes if you want a colder, thicker shake.
  4. Serve immediately; strawberry flavour is best fresh.

Functional boost

Strawberries are one of the easier fruits to fit into a keto pattern because they give flavour and vitamin C with less sugar than most fruits. Maca gives a gentle malty taste, almond butter gives creaminess, and hemp hearts improve protein, magnesium and satiety.

Low-fat option

Use 0-2% Greek yogurt, remove almond butter and keep hemp hearts to 1 tablespoon. Add extra ice and vanilla for body.

Best use

Best for people who want a shake that tastes like breakfast dessert without sugar or artificial sweeteners.

3. Pomegranate Rose-Cacao Kefir Shake

A small-dose pomegranate shake for taste, gut and vascular polyphenols.

Shopping list for this recipe

  • Pomegranate arils – 80 g
  • Plain unsweetened kefir – 350 ml
  • Unsweetened almond milk – 200 ml
  • Raw cacao powder – 1 tablespoon
  • Tahini – 1 tablespoon
  • Chia seeds – 1 tablespoon
  • Rosewater – 1/2 teaspoon
  • Cardamom – small pinch
  • Ice – 4 cubes
  • Optional collagen peptides – 20 g

Ingredients for 2 persons

  • 80 g pomegranate arils
  • 350 ml plain unsweetened kefir
  • 200 ml unsweetened almond milk
  • 1 tablespoon raw cacao powder
  • 1 tablespoon tahini
  • 1 tablespoon chia seeds
  • 1/2 teaspoon rosewater
  • Small pinch cardamom
  • 4 ice cubes
  • Optional: 20 g collagen peptides

Method

  1. Blend kefir, almond milk, pomegranate and ice first for 20 seconds.
  2. Add cacao, tahini, chia, rosewater and cardamom.
  3. Blend again until smooth. For a silkier texture, strain only if needed, but keeping the fibre is better.
  4. Serve cold in small glasses; this shake is rich in flavour.

Functional boost

Pomegranate is higher in natural sugar than berries, so the portion is deliberate. It brings a sharp-sweet taste and polyphenols. Kefir adds fermented food value, cacao adds bitterness and magnesium, tahini adds sesame richness and slows the drink down metabolically.

Low-fat option

Use low-fat kefir, remove tahini and add 1 extra tablespoon collagen or protein powder for body.

Best use

Best when you want a more elegant Mediterranean flavour, especially with cacao, sesame, rose and cardamom.

4. Green Mediterranean Spirulina Shake

Greens, herbs, minerals and clean savoury freshness.

Shopping list for this recipe

  • Baby spinach – 2 packed cups
  • Cucumber – 1 small
  • Avocado – 1/2 medium
  • Unsweetened almond milk or filtered water – 450 ml
  • Fresh parsley – small handful
  • Fresh mint or basil – small handful
  • Lemon or lime juice – 1 tablespoon
  • Spirulina powder – 1/2 teaspoon to 1 teaspoon
  • Extra virgin olive oil – 1 tablespoon
  • Pumpkin seeds – 1 tablespoon
  • Sea salt – small pinch
  • Optional hemp protein – 20 g

Ingredients for 2 persons

  • 2 packed cups baby spinach
  • 1 small cucumber, chopped
  • 1/2 medium avocado
  • 450 ml unsweetened almond milk or filtered water
  • Small handful parsley
  • Small handful mint or basil
  • 1 tablespoon lemon or lime juice
  • 1/2 to 1 teaspoon spirulina powder
  • 1 tablespoon extra virgin olive oil
  • 1 tablespoon pumpkin seeds
  • Small pinch of sea salt
  • Optional: 20 g hemp protein

Method

  1. Add liquid, cucumber and spinach first. Blend until green and smooth.
  2. Add avocado, herbs, lime or lemon, spirulina, olive oil, pumpkin seeds and salt.
  3. Blend again until creamy. Keep spirulina low at first; too much can make the shake taste marine.
  4. Serve chilled.

Functional boost

This is the most functional-green shake: leafy greens, herbs, seeds, olive oil and controlled spirulina. It supports gut motility, bile flow, minerals, nitric oxide signalling from greens and bitter-herb digestive tone.

Low-fat option

Remove avocado and olive oil. Use Greek yogurt or protein powder to keep texture and protein adequate.

Best use

Best after travel, heavy dinners, low-vegetable days or mornings when the body needs freshness rather than sweetness.

5. Beetroot Berry Performance Shake

Blood-flow support with berry taste and controlled beetroot.

Shopping list for this recipe

  • Raspberries or mixed berries – 120 g
  • Beetroot powder – 1 teaspoon
  • Plain Greek yogurt – 250 g
  • Unsweetened almond milk – 300 ml
  • Walnuts – 20 g
  • Ground flaxseed – 1 tablespoon
  • Fresh ginger – 1/2 teaspoon grated
  • Lime juice – 1 tablespoon
  • Sea salt – small pinch
  • Optional whey isolate or collagen – 20 g

Ingredients for 2 persons

  • 120 g raspberries or mixed berries
  • 1 teaspoon beetroot powder
  • 250 g plain Greek yogurt
  • 300 ml unsweetened almond milk
  • 20 g walnuts
  • 1 tablespoon ground flaxseed
  • 1/2 teaspoon grated fresh ginger
  • 1 tablespoon lime juice
  • Small pinch of sea salt
  • Optional: 20 g whey isolate or collagen peptides

Method

  1. Add almond milk, yogurt and berries to the blender.
  2. Add beetroot powder, walnuts, flaxseed, ginger, lime and salt.
  3. Blend until smooth. Add ice if needed.
  4. Taste before adding more beetroot. More is not better for keto or flavour.

Functional boost

Beetroot powder can support nitric oxide pathways, which help blood vessels relax and improve oxygen delivery during activity. The dose stays small because beetroot is naturally sweeter and earthy. Berries, ginger, walnuts and flax make it more balanced for inflammation, vascular signalling and taste.

Low-fat option

Remove walnuts and use low-fat Greek yogurt. Keep flaxseed for fibre, or reduce to 1 teaspoon if texture is too thick.

Best use

Best before a walk, cycling session or demanding morning where circulation and mental energy matter.

6. Coconut Lime Chia Avocado Shake

Tropical keto texture without tropical sugar.

Shopping list for this recipe

  • Coconut milk beverage – 350 ml
  • Plain Greek yogurt – 200 g
  • Avocado – 1/2 medium
  • Chia seeds – 1 tablespoon
  • Lime juice – 1.5 tablespoons
  • Lime zest – 1/2 teaspoon
  • Cucumber – 1/2 small
  • Fresh coriander or mint – small handful
  • Vanilla extract – 1/2 teaspoon
  • Sea salt – small pinch
  • Optional collagen peptides – 20 g

Ingredients for 2 persons

  • 350 ml unsweetened coconut milk beverage
  • 200 g plain Greek yogurt
  • 1/2 medium avocado
  • 1 tablespoon chia seeds
  • 1 1/2 tablespoons lime juice
  • 1/2 teaspoon lime zest
  • 1/2 small cucumber
  • Small handful coriander or mint
  • 1/2 teaspoon vanilla extract
  • Small pinch of sea salt
  • Optional: 20 g collagen peptides

Method

  1. Blend coconut milk, yogurt, cucumber and avocado first.
  2. Add chia, lime juice, lime zest, herbs, vanilla and salt.
  3. Blend until creamy. Rest 2 minutes and blend again if you want a thicker texture.
  4. Serve very cold.

Functional boost

This gives the pleasure of a tropical shake without mango, pineapple or banana. Avocado and chia create slow-release satiety. Lime and herbs make it bright. The formula supports gut lining, minerals and stable morning appetite.

Low-fat option

Remove avocado and use low-fat Greek yogurt. Add more cucumber and ice for volume.

Best use

Best for hot Hong Kong mornings, post-walk hydration and anyone who likes a clean, creamy, lime-forward shake.

7. Raspberry Tahini Protein Shake

High-protein, sesame-rich and excellent for satiety.

Shopping list for this recipe

  • Raspberries – 120 g
  • Unsweetened almond milk – 400 ml
  • Greek yogurt – 250 g
  • Tahini – 1 tablespoon
  • Hemp hearts – 1 tablespoon
  • Cacao nibs or cacao powder – 1 tablespoon
  • Cinnamon – 1/2 teaspoon
  • Vanilla extract – 1/2 teaspoon
  • Sea salt – small pinch
  • Optional whey isolate, collagen or pea protein – 20 g

Ingredients for 2 persons

  • 120 g raspberries
  • 400 ml unsweetened almond milk
  • 250 g plain Greek yogurt
  • 1 tablespoon tahini
  • 1 tablespoon hemp hearts
  • 1 tablespoon cacao powder or cacao nibs
  • 1/2 teaspoon cinnamon
  • 1/2 teaspoon vanilla extract
  • Small pinch of sea salt
  • Optional: 20 g whey isolate, collagen or pea protein

Method

  1. Add almond milk, yogurt and raspberries to the blender.
  2. Add tahini, hemp hearts, cacao, cinnamon, vanilla and salt.
  3. Blend until smooth. If using cacao nibs, blend longer for a finer texture.
  4. Serve chilled. This shake thickens if left for 5 minutes.

Functional boost

Raspberries are high-flavour and keto-friendly in controlled portions. Tahini gives calcium, sesame lignans and creaminess. Cacao and cinnamon create dessert flavour without sweeteners. Protein keeps the shake useful for muscle, appetite and glucose stability.

Low-fat option

Use low-fat Greek yogurt, remove tahini, keep cacao and protein powder for taste and structure.

Best use

Best when breakfast must carry you for several hours without feeling heavy.

Bonus: The Endothelial Reset Shake

Supports calm blood pressure through nitric-oxide-rich functional nutrition.

Shopping list for this recipe

  • Baby spinach or rocket
  • Frozen blueberries
  • Frozen strawberries
  • Pomegranate seeds
  • Ground flaxseed
  • Chia seeds
  • Unsweetened Greek yoghurt or coconut yoghurt
  • Unsweetened almond milk
  • Beetroot powder
  • Hibiscus tea bag or loose hibiscus
  • L-citrulline powder
  • Fresh lemon
  • Fresh ginger
  • Cinnamon
  • Sea salt or electrolyte minerals

Ingredients for 1 person

  • ½ cup strongly brewed hibiscus tea, chilled
  • ½ cup unsweetened almond milk
  • ¼ cup unsweetened Greek yoghurt
  • ½ cup baby spinach or rocket
  • ¼ cup blueberries
  • ¼ cup strawberries
  • 1 tablespoon pomegranate seeds
  • 1 tablespoon ground flaxseed
  • 1 teaspoon chia seeds
  • 1 teaspoon beetroot powder
  • 1–2 grams L-citrulline powder
  • 1 teaspoon lemon juice
  • ½ teaspoon grated ginger
  • ¼ teaspoon cinnamon
  • Tiny pinch sea salt, especially if low-carb/keto

Method

Brew hibiscus strong, cool it, then blend everything until smooth. Drink slowly in the morning.

Functional boost

This is a vascular-function shake. The goal is better endothelial tone, better nitric-oxide availability, lower oxidative stress, and less pressure inside the arterial system. Use it daily for 4 weeks, track home BP properly, and judge by trend.

Low-fat option

Remove Greek yoghurt and chia. Use ¾ cup almond milk plus ½ cup hibiscus tea. Keep flaxseed because it is doing blood-pressure work.

Best use

Do not combine aggressively with BP medication without monitoring, because pressure may drop. Avoid high beetroot intake if prone to kidney stones. Avoid antibacterial mouthwash around this shake because oral bacteria help convert nitrate into nitric oxide.

Functional powder guide

Use powders as precise accents. The best shake tastes like food first and functional nutrition second.

Matcha green tea

Use 1/2 to 1 teaspoon for two people. It gives a clean green-tea bitterness, polyphenols and gentle alertness. Best with blueberry, vanilla, Greek yogurt and almond milk. Avoid late in the day if caffeine affects sleep.

Beetroot powder

Use 1 teaspoon for two people. It supports nitric oxide signalling and may help exercise blood-flow response, but larger amounts can taste earthy and add more carbohydrate. Best with berries, lime, ginger and yogurt.

Spirulina

Use 1/2 teaspoon first; increase only if taste is acceptable. It is nutrient-dense but strong. Buy only reputable, contaminant-tested brands. Best with cucumber, mint, lime, parsley and avocado.

Maca root

Use 1 teaspoon for two people. It gives a pleasant malty-caramel note and works well in strawberry, vanilla, almond and cacao shakes. Avoid overuse if it causes digestive discomfort or stimulation.

Protein powders

Use plain unsweetened whey isolate, collagen peptides, pea protein or hemp protein. For muscle preservation and satiety, a morning shake should not be only fruit, fat and liquid. Protein is the anchor that makes the shake a meal.

Shopping guide

Most ingredients are easy to find in major supermarkets, health food shops, wet markets and online platforms. Frozen berries are often better value and more consistent than fresh berries. Plain Greek yogurt, kefir, unsweetened almond milk, chia, flax, hemp hearts, walnuts, tahini, cacao, matcha and supplement powders are commonly available in larger supermarkets, iHerb Hong Kong, health stores and specialist grocers.

Buy powders in small packs first. Taste and tolerance matter.

  • Fresh produce: berries, cucumber, spinach, mint, parsley, basil, lime, lemon, avocado and pomegranate arils when available.
  • Cold section: plain Greek yogurt, kefir, coconut yogurt and unsweetened dairy alternatives.
  • Dry goods: chia, flaxseed, hemp hearts, pumpkin seeds, walnuts, almond butter, tahini, cacao, cinnamon, vanilla and sea salt.
  • Powders: matcha, beetroot powder, spirulina, maca, collagen peptides, whey isolate, pea protein or hemp protein.

Coach note

This recipe book is built from the practical overlap between well-formulated ketogenic nutrition and Mediterranean food quality: controlled carbohydrate, adequate protein, mineral support, olive oil, nuts, seeds, vegetables, fermented foods and polyphenol-rich plants.

Evidence themes used: low-carbohydrate diets can improve glucose and triglyceride patterns in many people, but fat quality and individual LDL/ApoB response matter; Mediterranean-style patterns emphasise olive oil, nuts, seeds, vegetables and whole foods; berries supply polyphenols and fibre with lower sugar than most fruits; beetroot powder and juice have evidence for nitric-oxide related exercise support; keto adaptation commonly requires attention to sodium, potassium, magnesium, hydration and adequate protein.

Practical caution: anyone with kidney disease, severe lipid disorders, diabetes medication, anticoagulants, uncontrolled blood pressure, histamine intolerance, pregnancy, thyroid disease or supplement sensitivity should individualise these recipes with their clinician or nutrition professional.
